Most people don’t need a new program. They need a clear picture of what a complete week of training is supposed to look like — one that covers the handful of adaptations that actually matter for long-term health, without demanding a second career in the gym.

This guide lays out exactly that: the ideal weekly training structure for longevity, backed by the dose-response research on strength, cardio, and mobility. Think of it as the target to aim for, not a rigid template. You can compress it, expand it, rearrange it — but if the pieces are there, you’re doing what the evidence supports.

The Short Answer

A complete longevity training week looks like:

  • 2–3 strength sessions (~45 minutes each)
  • 150–180 minutes of Zone 2 cardio (spread across 3–4 sessions)
  • 1 short high-intensity session (~15–20 minutes, for VO2 max)
  • Daily walking to hit 7,000–10,000 steps
  • Mobility/stability work woven into warm-ups (not a separate session for most people)

Total: roughly 4–5 hours per week of intentional training, plus walking that mostly happens as part of your regular life. That’s the dose.

The Three Adaptations That Actually Matter

Before we lay out the week, it’s worth knowing why each piece is there. Longevity training is targeting three distinct physiological systems, each with its own dose-response:

  1. Muscular strength and mass. Preserves function, protects against sarcopenia, supports bone density, stabilizes joints. Built by resistance training. Nothing else substitutes for this.
  2. Aerobic base (mitochondrial density, fat oxidation). Built primarily by Zone 2 cardio. Supports everything from recovery capacity to metabolic health to long-term VO2 max trajectory.
  3. VO2 max ceiling. Built by brief high-intensity work. VO2 max is the single best predictor of all-cause mortality we have, and it responds to a surprisingly small dose of hard intervals on top of an aerobic base.

A training week that addresses all three is radically different from one that addresses only one. Most people train only strength, or only cardio, or only “whatever feels like a workout,” and miss the full picture.

The Full Weekly Structure

Here’s an example template. The specific days don’t matter — what matters is the pattern across the week.

Monday — Strength Session A (45 min)

  • Squat variation — 3×6–8
  • Horizontal press — 3×8
  • Horizontal pull — 3×10
  • Loaded carry — 3×40 seconds

Tuesday — Zone 2 Cardio (45–60 min)

  • Walking on an incline, easy cycling, or rowing at conversational intensity

Wednesday — Strength Session B (45 min)

  • Hinge variation (RDL or trap bar) — 3×5–8
  • Vertical press — 3×8
  • Vertical pull — 3×8
  • Dead hang or plank — 3×30–45 sec

Thursday — Zone 2 Cardio (45–60 min)

  • Same as Tuesday, different modality if you like variety

Friday — Strength Session C, optional (30–45 min)

  • Mix of movements that felt neglected during the week, plus accessory work if you want it (single-leg work, arm work, core). Keep it lighter than Monday and Wednesday — this is a volume session, not a peak effort.

Saturday — VO2 Max Intervals (15–25 min)

  • 5–10 minute warm-up
  • 4×4 minute intervals at ~90% of max heart rate (you should only be able to say a few words at a time), 3–4 min easy between
  • 5 minute cool-down
  • Alternatives: 8×20 second all-out sprints on a bike, or 30 seconds hard / 90 seconds easy for 10 rounds

Sunday — Active Recovery / Long Walk

  • 60–90 minute easy walk, ideally outside. Counts toward weekly Zone 2 if you go briskly enough. Doubles as stress recovery.

That’s the complete week. Total time: roughly 4–5 hours of intentional training, plus whatever daily walking you accumulate naturally.

How to Compress It

If 4–5 hours a week isn’t realistic, here’s the compression order — what to cut first and what to protect at all costs.

Tier 1 (never cut)

  • 2 strength sessions per week
  • At least 90 minutes of Zone 2 (or equivalent brisk walking)

This is the floor. Below this, you’re leaving most of the benefit on the table. (Our minimum effective dose guide goes deeper on the strength side.)

Tier 2 (add when you can)

  • The weekly VO2 max session
  • A third strength session

The VO2 max interval session is 20 minutes once a week and produces outsized benefit relative to its time cost. If you only have time for one additional thing beyond the Tier 1 floor, add this.

Tier 3 (optional, goal-dependent)

  • Additional Zone 2 volume beyond 150 minutes
  • Dedicated mobility sessions
  • Accessory bodybuilding work

These are goal-dependent. If you’re chasing hypertrophy, more volume. If you’re chasing endurance, more Zone 2. If you have specific mobility limitations, targeted work. None of them are critical to the core longevity dose.

The Two-Session Minimal Version

If you can only commit to two weekly sessions — and they also need to include some cardio — here’s the compressed version:

Session A (60 min)

  • Strength circuit: 3 rounds of squat, push, pull, carry — 35 min
  • Zone 2 cardio finisher: 20–25 min walking, cycling, or rowing

Session B (60 min)

  • Strength circuit: 3 rounds of hinge, vertical press, vertical pull, plank — 35 min
  • VO2 max intervals: 4×2 min hard / 2 min easy — 20 min

Plus 7,000–10,000 daily steps from regular life. This version hits every essential adaptation in 2 hours of structured training per week. It’s not optimal. It’s minimal and complete — which is a lot better than optimal and abandoned.

Spacing Strength and Cardio

A common worry: does cardio blunt strength gains? Does lifting before running ruin the run?

The research on the so-called “interference effect” is real but overstated for non-elite populations. A 2022 meta-analysis in Sports Medicine found that concurrent training produces slightly smaller strength gains than strength-only training, but only when the cardio volume is very high (5+ sessions per week) or when sessions are back-to-back within the same day with no recovery.

Practical guidance:

  • Ideal: Separate strength and Zone 2 cardio by at least 6 hours, or put them on different days.
  • Fine: Strength first, then Zone 2 cardio after in the same session. Zone 2 is easy enough that it won’t meaningfully fatigue your lifts the next day.
  • Avoid: Intense cardio right before strength on the same day. High-intensity intervals fatigue the same energy systems your lifts need, and your strength work will suffer.

The Role of Walking

Daily walking isn’t quite “training,” but it’s too important to leave out. A 2023 meta-analysis in the European Journal of Preventive Cardiology pooling data on 227,000 participants found that each additional 1,000 daily steps was associated with a 15% reduction in all-cause mortality, with benefits continuing past 10,000 steps per day but flattening after roughly 7,500.

The mortality benefit of walking appears to be largely independent of other exercise. It’s a distinct thing your body rewards — probably via some combination of reduced sedentary time, improved glucose disposal, and accumulated low-level movement. Getting 7,000+ daily steps on top of structured training is the target. Most of that should happen without you having to plan for it: walk the dog, walk to lunch, pace during phone calls, take the stairs.

Recovery Is Part of the Program

Sleep 7–9 hours, eat 1.6–2.0g protein per kg body weight, and take at least one full rest day per week. You cannot out-train poor recovery.

The program above is demanding enough that sleep and nutrition become non-optional. This isn’t the place for a full nutrition guide, but three non-negotiables:

  • Sleep 7–9 hours per night. Muscle protein synthesis and VO2 max adaptations both depend on it. You cannot out-train a 5-hour sleep habit.
  • Eat adequate protein. Roughly 1.6–2.0g per kg of body weight per day for active adults. Strength training without enough protein is a bucket with a hole in the bottom.
  • Take at least one full rest day per week. The body adapts during recovery, not during the session. Continuously training without rest leads to plateaus and injury.

A Yearly View

Over the course of a year, the weekly structure above gives you:

  • ~130 strength sessions
  • ~150 hours of Zone 2 cardio
  • ~50 VO2 max interval sessions
  • ~2.5 million steps of baseline walking

Over 30 years, those numbers compound into the difference between aging well and aging poorly. This is what “doing the work” actually looks like, and it’s considerably less than most hardcore programs assume.

The Bottom Line

A complete longevity training week covers three adaptations: muscular strength (2–3 sessions), aerobic base (150–180 minutes of Zone 2), and VO2 max ceiling (one short high-intensity session). Layered on top of 7,000+ daily steps and decent sleep, it’s the highest-leverage 4–5 hours you can spend on your body each week.

Protect the two strength sessions and the Zone 2 floor above everything else. Add the VO2 max session as soon as you’re stable at the minimum. Let the rest be optional — it’s all upside.
