Recovery tools: does it work?
Foam rollers, massage guns and balls, stretch straps, heat and ice wraps, compression boots and vibration plates: small, short-lived effects on soreness and stiffness.
What it is
Recovery tools promise to ease soreness and stiffness between sessions. Foam rollers, roller sticks and massage balls are for self-massage, and massage guns do the same with rapid percussion. Stretch straps help with stretching, heat and ice wraps treat local aches, pneumatic compression boots squeeze the legs in cycles, and vibration plates shake your whole body while you stand on them.
They can make you feel looser and less sore for a while. What actually drives recovery and adaptation is sleep, food and a sensible training load, and these tools come a long way behind those.
How strong is the evidence?
Limited evidenceMeta-analyses find small, short-lived effects. Foam rolling before exercise slightly improves flexibility and sprint performance; after exercise it modestly reduces how sore you feel. A 2026 meta-analysis of 12 trials of massage guns found no clear benefit for soreness or strength recovery. Most studies are small, unblinded and short, and none show faster long-term progress. In one trial, regular cold-water immersion after lifting reduced strength and muscle gains.

Foam rolling eases soreness and stiffness
Holds upIn a 21-study meta-analysis, rolling slightly improved flexibility and reduced perceived soreness for a short time. It's better justified as part of a warm-up than as a recovery tool.
Rollers and massage guns break up fascia or 'knots'
FalseThe pressure you can apply is far too low to physically reshape fascia. The effects are thought to come mostly from the nervous system: you tolerate stretch better for a while.
They flush out lactic acid
FalseLactate clears from muscle on its own within about an hour after exercise, and it isn't what makes you sore the next day.
Massage guns speed recovery
MixedA 2026 meta-analysis of 12 trials found a possible benefit for recovery of jump performance (low certainty) but no clear effect on soreness or recovery of strength.
Icing after training speeds recovery
MixedCold can reduce soreness ratings in the short term. But in a 12-week trial, 10 minutes of cold-water immersion after each strength session led to smaller strength and muscle gains. Use cold for pain relief, not as a routine after lifting.
Vibration plates build bone and burn fat
MixedIn trials of postmenopausal women, specific settings (about 30 Hz, low amplitude, around 7,000 minutes of total use) gave small gains in spine bone density. Fat-loss and 'lymphatic detox' claims are unsupported.
Compression boots speed recovery
UnprovenThere are only a few small studies, with mixed results. Plain compression garments have somewhat better data, and even there the effects are small.
What to look for
- A firmness you can tolerate. Start with a softer, smooth roller. Dense or knobbly rollers and small hard balls are for when soft ones feel like nothing. More pain doesn't mean more effect.
- The right shape for the area. Long rollers for the back and legs. Balls and peanut-shaped rollers for hips, feet and either side of the spine. A roller stick for calves and thighs if getting on the floor is hard.
- Massage guns: a weight and noise level you can live with and a few attachments. Don't pay extra for amplitude, 'stall force' or app features; none have been shown to speed recovery.
- Heat and cold wraps: straps that hold the pack in place, and a cloth layer between the pack and your skin. Reusable packs save money.
- Vibration plates: if bone is your goal, the trial evidence is for specific settings (around 30 Hz, low amplitude). Many consumer plates don't state their amplitude.
- Spend in proportion to the evidence. An inexpensive roller or ball covers most of what these tools have been shown to do.
What to skip
- Claims of 'breaking up fascia', 'releasing toxins' or 'flushing lactic acid': that isn't how these tools work.
- Top-tier massage guns sold on stall force, amplitude or apps: no evidence they help you recover faster than a basic model or a roller.
- Compression boots bought to speed recovery: expensive, with weak evidence.
- Vibration plates sold for fat loss, cellulite or lymphatic drainage.
How to use it
- Roll each area for about 30–60 seconds at a pressure that's uncomfortable but not painful. It works best as part of a warm-up, for flexibility.
- Treat these tools as extras once sleep, protein and a sensible training load are in place.
- If a tool makes you feel better and helps you keep training, that's a fine reason to use it.
Who should be careful
- Don't roll or use a massage gun directly over bones, joints, the front and sides of the neck, varicose veins, or areas that are bruised, injured or numb.
- If you have a known or suspected blood clot (deep vein thrombosis), don't use massage guns, rollers or compression boots on that limb. Leg pain with swelling, warmth or redness needs urgent assessment.
- If you take blood thinners or have a bleeding disorder, you'll bruise easily with firm massage or percussion. Go gently, or ask your clinician.
- Heat and ice can burn skin. Put a cloth between the pack and your skin, limit ice to about 15–20 minutes, never sleep on a heat wrap, and don't use either where feeling is reduced (for example with diabetic neuropathy).
- Ask a clinician before using a vibration plate or compression boots if you're pregnant, have a pacemaker or other implant, have had recent surgery, or have a hernia or heart failure.

Across 21 studies, foam rolling before exercise slightly improved sprint performance (+0.7%) and flexibility (+4%). After exercise it slightly reduced soreness and loss of performance. The authors judged the effects minor, and better suited to warm-ups than recovery.

Across 12 randomized trials of percussive (massage gun) therapy after muscle-damaging exercise, there was a possible benefit for recovery of jump performance (low certainty) but no clear effect on recovery of strength or on muscle soreness.

In randomized trials in postmenopausal women, whole-body vibration improved lumbar spine bone density. The evidence was high quality only for high frequency (about 30 Hz), low magnitude (about 0.3 g) and long total use (about 7,000 minutes).
