Cold plunge: does it work?
Tubs and chillers for short cold-water dips. Real short-term effects on alertness and soreness, no long-term health data, and bad timing can blunt muscle gains.
What it is
A cold plunge is a tub or barrel of cold water, kept cold with ice or a chiller, that you sit in up to your neck for a few minutes. Home units range from pop-up tubs and barrels to insulated tubs with built-in chillers, filtration and sanitation.
The jolt is real: immersion triggers a big stress-hormone surge, a gasp and fast breathing, then a lingering alertness many people enjoy. But the evidence base is much thinner than for sauna, and no long-term studies show that people who plunge live longer.
How strong is the evidence?
Limited evidenceA Cochrane review found cold-water immersion modestly reduced muscle soreness after exercise, but in 17 small, low-quality trials. A 2025 meta-analysis of 11 trials found a delayed dip in stress and small quality-of-life gains, with no clear effect on mood. In a trial of 3,018 adults, cold-finished showers cut self-reported sick leave but not days of illness. Cold right after strength training reduced muscle and strength gains in a 12-week trial. Long-term health effects are unknown.

What to look for
- A chiller that reliably holds about 10–15°C (50–59°F), the range most studies used. A lower minimum isn't a feature you need.
- Filtration plus sanitation (such as ozone or UV, with a changeable filter); standing water fouls quickly.
- Electrical safety: a GFCI/RCD-protected outlet and a safety-certified chiller rated for wet locations.
- A lockable, insulated cover. Children and pets can drown in a tub.
- A size and shape you can get into and out of safely, with handles or a step if you need them.
- A thermometer you trust and an easy way to drain and clean it.
What to skip
- Near-freezing minimum temperatures as a selling point.
- 'Dopamine boost' percentages. The famous figure came from an hour of immersion at 14°C, not a 2-minute plunge.
- Fat-loss, immune-boosting and longevity promises.
- Water treatments sold as health benefits for you; sanitation is for the water.
How to use it
- Try it free first: a 30–90 second cold finish to your shower shows whether you like it.
- Start mild, around 15°C (59°F) for 1–2 minutes. Repeated short exposures blunt the cold shock.
- Recovery studies mostly used about 10–15°C for 5–15 minutes; there's no evidence you need colder or longer.
- If muscle growth is a goal, keep plunges off strength days or well away from lifting.
- Plunge earlier in the day; cold is alerting.
Who should be careful
- Cold shock is the real danger: an involuntary gasp and runaway breathing in the first minute. Enter slowly, keep your head out of the water, and breathe out slowly.
- Skip it, or get medical advice first, if you have coronary heart disease, a heart-rhythm problem, uncontrolled high blood pressure, a past stroke, Raynaud's, cold urticaria (hives from cold), sickle cell disease, or you're pregnant.
- Never plunge alone or after alcohol, and never combine it with breath-holds or hyperventilation breathing; blacking out in water can be fatal.
- Get out if you're shivering hard, numb or confused, or can't settle your breathing. Rewarm gradually, because core temperature can keep falling after you get out.
- Keep the lid locked when the tub isn't in use.

Across 17 small trials (366 people), immersion in water below 15°C after exercise reduced muscle soreness at 24 to 96 hours compared with rest. Study quality was low and most trials didn't monitor for adverse events.

In 21 active men strength training twice a week for 12 weeks, 10 minutes of cold-water immersion after each session led to smaller gains in strength and muscle mass than an active cool-down, with blunted muscle growth signalling in biopsies.

In 3,018 Dutch adults, finishing showers with 30–90 seconds of cold for 30 days reduced self-reported sickness absence from work by 29%, but not the number of illness days.

Across 11 trials (3,177 healthy adults) of water at or below 15°C, immersion caused a short-term rise in inflammation and lowered stress 12 hours later but not at other times; sleep and quality of life improved, mood did not. The authors noted few, small trials.
