Building a weekly program

Fit cardio, strength, and intervals together without overcomplicating it.

A plan that survives real life

You don't need a complicated plan — you need the four pillars showing up across a normal week. Here's a simple template most people can run and adjust:

A balanced training week

  • 2–3× strength sessions (full-body or upper/lower split).
  • 1× harder interval / VO₂ session (e.g. 4×4 min hard).
  • 150+ min easy Zone 2 spread across the week (walks count).
  • A few minutes of mobility/stability most days, or as a warm-up.
  • At least one genuinely easy or rest day.
Key concept

Minimum effective dose first

The best program is the one you'll actually do. Start with the smallest version you can keep — two strength sessions and daily walks — and add from there. Consistency over months beats a perfect plan you quit in two weeks.

What's the most important property of a training program?

  1. That it's maximally intense
  2. That it's something you'll consistently keep doing
  3. That it changes every single week
  4. That it avoids all rest days

B.That it's something you'll consistently keep doing

Adherence is everything — the optimal program on paper is worthless if you quit it. Start with a sustainable minimum and build; consistency over months is what produces results.
