Cardio & conditioning gear: does it work?

Rowers, air bikes, ski machines, jump ropes, battle ropes and plyo boxes: tools for raising cardio fitness, one of the strongest predictors of long life.

What it is

This shelf holds cardio machines (rowing machines, air bikes and other ergometers, manual treadmills, ski machines) and simpler conditioning tools (jump ropes, battle ropes, slam balls, plyometric boxes, agility ladders).

Which machine you choose matters much less than using it regularly. Any of them can do easy, conversational 'zone 2' sessions and hard intervals, the two kinds of aerobic training that raise VO₂ max. Pick the one your joints tolerate, that you'll actually use, and that fits your space.

How strong is the evidence?

Controlled trials show aerobic training raises VO₂ max. In a meta-analysis of 28 trials in adults aged 18–45, both steady endurance training and high-intensity intervals gave large gains, with intervals slightly ahead. In cohort studies, each 1-MET step up in fitness is linked to about 13% lower all-cause mortality; that link is observational. There's little evidence for specific tools (weighted ropes, battle ropes, agility ladders) beyond general conditioning.

Short, hard intervals work as well as long steady sessions

For VO₂ max, intervals matched or slightly beat steady training in trials of young and middle-aged adults. Guidelines still count weekly minutes, and most good programs mix both.

Rowers, air bikes and ski machines are low-impact

Holds up

There's no landing force, so they're easier on knees and ankles than running or jumping. Rowing still needs a sound hip hinge to spare your lower back.

The calorie display tells you what you burned

Unproven

Machines estimate calories from equations built for an average person. Treat the number as a rough guide, not a measurement.

Weighted jump ropes build muscle

Unproven

They make your shoulders and forearms work harder, but there's no evidence they build meaningful muscle. Use weights for that.

What to look for

  • The one you'll use. Choose by what your joints tolerate and what you enjoy. The benefit comes from months of regular sessions, not from the machine type.
  • Resistance type. Fan (air) resistance gets harder the faster you go and suits intervals. Magnetic resistance is quieter and makes steady work easy.
  • Footprint and noise. A full-size rower is about 2.4 m (8 ft) long, and fan machines are loud. Check your floor space, the ceiling height for ropes and jumps, and whether the machine folds or stands upright for storage.
  • A display that shows pace or watts, so you can repeat and progress sessions. A heart-rate strap connection helps with zone 2 work.
  • Jump ropes: sized to your height (with one foot on the middle, the handles reach about armpit height) with smooth-turning bearings. A thicker, slower rope is easier to learn on.
  • Plyo boxes: soft-sided foam boxes are forgiving on missed jumps. Wood or steel boxes should be stable and not slide.
  • Battle ropes: longer and thicker ropes are harder. You need clear floor space about half the rope's length, plus a solid anchor.

What to skip

  • Calorie-burn promises ('1,000 calories an hour'): estimates vary widely and depend on your size and effort.
  • Connected-class subscriptions you won't keep using: a timer and a written plan work.
  • Weighted ropes sold as muscle builders.
  • Agility ladders sold as general fitness tools: they train footwork patterns, and do little for aerobic fitness.

How to use it

  • Aim for the guideline amount each week: 150–300 minutes of moderate activity, 75–150 minutes of vigorous activity, or a mix.
  • Do most sessions at an easy, conversational pace. Once you have a base, add one or two harder interval sessions a week (for example, 4 rounds of 4 minutes hard with 3 minutes easy between them).
  • Log pace, watts or distance so you can see your fitness change over weeks.

Who should be careful

  • If you've been inactive and have heart, kidney or metabolic disease, or you get chest pain, unusual breathlessness, dizziness or palpitations with effort, see a clinician before starting vigorous exercise.
  • Build up gradually. Start with steady sessions and add one interval session a week once you have a base.
  • Box jumps: step down rather than jumping down, and stop before fatigue makes you clip the edge. Missed jumps cause shin injuries and falls.
  • Jumping (ropes, plyometrics) puts high loads on the Achilles tendon, calves and feet. Increase volume slowly, especially over 40 or with a history of tendon problems.
  • Slam balls: use a ball made not to bounce, and keep your face clear of the rebound.
  • Pregnancy: moderate aerobic exercise is recommended in an uncomplicated pregnancy. Avoid activities with a high fall risk, and ask your clinician about intensity.

    Across 33 cohort studies (about 103,000 people), each 1-MET higher fitness was associated with 13% lower all-cause mortality and 15% fewer heart and cardiovascular events. People below about 7.9 METs had the highest risk.
