Few levers, done consistently
You don't need every trick — you need a small, consistent routine built from the highest-leverage levers: a fixed schedule, morning light, a dim cool evening, and caffeine/alcohol kept away from bedtime. Pick the ones you're not doing and start there.
Your starter sleep protocol
- Set a fixed wake time — the same one every day, weekends included. Anchor everything to it.
- Get 10–30 min of outdoor light within an hour of waking.
- Stop caffeine ~8–10 hours before bed.
- Dim the lights and screens in the last 1–2 hours; keep the bedroom cool and dark.
- Keep alcohol modest and early; avoid it close to bed.
- Give yourself a 7–9 hour sleep opportunity — count back from your wake time to set a bedtime.
- Consider sleep supplements only after the behaviors are in place.
